Swim training load and recovery: how to train hard without overtraining
Almost nobody gets slower from training too little. Plenty of committed swimmers get slower from training too much and recovering too little, and the frustrating part is that the symptoms look exactly like a reason to train harder.
Fitness is built during recovery, not during the session
A hard swim does not make you fitter. It makes you temporarily worse. You get fitter afterwards, while your body repairs the damage and rebuilds with slightly more capacity than before. The session is the stimulus, recovery is where adaptation happens.
Fitness is stress plus recovery. Remove either half and the equation stops working. Training without adequate recovery does not produce smaller gains, it produces something different in kind: accumulated fatigue that first masks your fitness and eventually erodes it. That is why the swimmer who adds a sixth session to an already full week often gets slower, then concludes the answer is a seventh.
Swimming hides this better than most sports. Running hands you sore knees that put a hard floor under how much you can do. Swimming is low impact, so the joint alarm never sounds, and a swimmer can dig a deep hole while the only complaint is that everything feels heavy.
Training breaks you down. Recovery builds you up. If you only ever do the first half, you are not training, you are accumulating fatigue and calling it commitment.
What training load actually measures
Training load is a single number combining how long you swam and how hard, expressed relative to your own threshold pace. It exists because distance alone is a poor description of what a session cost you.
Take two swims of exactly 2,000m. One is steady aerobic work at a pace you could hold all morning. The other is 20 x 100m at threshold on tight rest. Both go in the logbook as 2km, but only one of them will still be in your arms on Thursday.
sTSS (swim training stress score) fixes that. Take your intensity as a fraction of threshold, weight it so harder work counts disproportionately more, and multiply by time spent there. By convention, one hour exactly at threshold scores about 100. An easy hour might score 40 to 55; a short, brutal race-pace session might score 70 in half the time.
The reference point matters as much as the arithmetic. Load is measured against your threshold, which for swimmers means CSS, or critical swim speed. Two consequences follow. Load numbers are personal and not comparable between swimmers. And if your CSS is stale, every number downstream of it is wrong, so retest every 6 to 8 weeks. CTL, ATL and TSB explained
Once every session has a load number, you can track two rolling averages: a long one representing fitness and a short one representing fatigue. The gap between them is your form. Those three numbers are CTL, ATL and TSB.

The mental model: CTL is the size of the engine, ATL is how much fuel you burned this week, TSB is whether you are currently in a position to use the engine. High CTL with deeply negative TSB means fit and buried. Low CTL with strongly positive TSB means fresh and unfit. Neither is where you want to be on race day, which is the whole art of it.

Treat the bands as a guide, not a law: a 25 year old with a flexible job can hold a TSB that would flatten a 45 year old with a commute. What is not personal is the shape of the curve. Fitness has to be built in negative territory and expressed by climbing back out. Watch the rate too: adding more than roughly 5 to 8 CTL points per week, sustained, is where most self-coached swimmers come unstuck.
What a taper actually is
A taper exploits the difference in speed between those two averages. Cut volume sharply for one to two weeks and ATL, on a 7 day window, falls fast while CTL, on a 42 day window, barely moves. TSB swings positive and you arrive with almost all of the engine and very little of the tiredness. The classic error is resting completely, which drops intensity too and leaves you flat. HRV and resting heart rate
Heart rate variability is the variation in time between consecutive heartbeats. It is a window onto your autonomic nervous system, and a falling HRV trend alongside a rising resting heart rate is one of the more reliable early signals that fatigue or illness is accumulating.
A healthy heart does not beat like a metronome. The gap between beats fluctuates under two competing branches of the autonomic nervous system: the sympathetic branch, which drives the stress response, and the parasympathetic branch, which governs rest and recovery. Well recovered, parasympathetic activity dominates, the intervals vary more, and HRV is higher. Under load, whether from training, poor sleep, illness, alcohol or an awful week at work, sympathetic activity rises and that variability compresses. The body does not distinguish between sources of stress, which is exactly why HRV is useful: it reflects your total stress load, and that is what determines how much training you can absorb.
A single day's HRV reading is close to meaningless. It swings on measurement timing, hydration, a late meal, one glass of wine, one bad night. Only the trend against your own baseline carries information, typically a 7 day average against a 30 to 60 day one. And never compare your HRV to anyone else's: absolute values differ several-fold between healthy people, so a lower number is not a worse number.
Resting heart rate is the cruder companion, and useful precisely because it is crude: it moves less, and for fewer reasons. A resting heart rate 5 to 10 bpm above your normal morning value, holding for several days, is a meaningful flag on its own. Paired with a suppressed HRV trend, it is about as clear an early warning as consumer devices can give you. Warning signs of overreaching and overtraining
The defining sign is performance stalling or declining while training stays the same or increases. Everything below is corroborating evidence, and it is the cluster that matters, not any single item.
- Performance flat or worse despite consistent or increased training. Paces that were comfortable last month now feel like threshold.
- Resting heart rate elevated by roughly 5 bpm or more, for several consecutive days.
- HRV trend suppressed below your baseline, again over days rather than one morning.
- Sleep disrupted despite exhaustion. Waking at 3am wired is classic sympathetic overdrive, and often the earliest subjective symptom.
- Persistent heavy or dead arms that do not clear during the warm-up. Normal fatigue lifts as you swim. This does not.
- Motivation gone. Not "I would rather stay in bed", which is universal, but genuine indifference to swimming you normally enjoy.
- Irritability and mood changes, usually noticed by people around you first.
- Getting ill more often, particularly repeated minor upper respiratory infections.
- Appetite changes in either direction, and unintended weight loss.
Three problems on three timescales
Functional overreaching is planned and productive: you push a hard block, performance dips, a few easy days follow and you come back fitter. That is how training is meant to work. It clears in days to a week.
Non-functional overreaching is the same fatigue without the plan or the rebound. Performance is suppressed, easy days do not fix it, and it has been building for weeks. It needs several weeks of genuinely reduced training, not one rest day.
Overtraining syndrome is the severe end: a systemic condition involving hormonal, immune and psychological disturbance, often with a depressed mood component. It can take months to resolve, is not something you train through, and the only sensible strategy is never arriving there. The asymmetry is stark: backing off early costs one or two sessions, backing off late costs a season.
Persistent fatigue, disrupted sleep, an elevated resting heart rate, repeated illness, unexplained weight loss or low mood can have many causes unrelated to swimming, including thyroid problems, iron deficiency, sleep disorders, infection and depression. How many times a week should you swim?
Two to three sessions a week is enough for general fitness and steady improvement. Three to five suits weight loss, event preparation or serious progression. Above roughly five, recovery becomes the limiting factor and extra sessions degrade the quality of the ones that count.

Quality falls before quantity does. Add a sixth session without adding recovery and the first casualty is not the new session, it is the hard sets in the existing ones, which quietly become medium. You end up doing more work at a less useful intensity: too tiring to recover from, not sharp enough to drive adaptation. Recovery levers, ranked by what actually works
Sleep first, by a distance. Then fuelling. Then easy swimming. Then, a long way back, everything the recovery industry would prefer you spent money on.
1. Sleep, which outranks everything else combined
Growth hormone release, tissue repair, glycogen restoration, motor skill consolidation: the physiology of adaptation is largely a night shift. Sleeping 6 hours instead of 8 does more damage than skipping every other item on this list. If you train hard and sleep badly, no supplement or gadget compensates, and buying one is a way of feeling like you addressed the problem without addressing it.
2. Fuelling around sessions
Training hard in a large calorie deficit reliably manufactures the symptoms listed above. Carbohydrate availability around harder sessions decides whether you can hit the intensities that drive adaptation, and protein spread through the day supports the repair. Cold water also blunts thirst, so swimmers routinely finish more dehydrated than they feel.
3. Easy swimming and active recovery
Genuinely easy swimming, at recovery pace and not a stroke harder, keeps blood moving and preserves feel for the water on days when hard work would be counterproductive. The catch is that most swimmers cannot resist making it moderately hard, at which point it becomes another deposit in the fatigue account. If you know you cannot hold yourself to it, take the day off instead.
4. Everything else
Stretching, mobility, massage, compression, cold and hot water immersion, foam rolling. Some have modest evidence, several mainly make you feel better, and feeling better has real value. But they are refinements on top of sleep, food and sensible load. Doing all of them on 5 hours of sleep is polishing a car with no engine.
The deload week
A deload is a planned easier week, typically every 3 to 5 weeks, cutting volume by 30 to 50 percent while keeping some intensity. It exists so fatigue clears on your schedule rather than your body's.
The familiar 3 weeks build plus 1 week easy structure is not arbitrary. Over three weeks of progressive loading, ATL climbs and TSB drifts further negative while adaptation from week one is still being paid off. A fourth week at the same load usually buys fatigue rather than fitness. Drop the volume instead and ATL falls fast while CTL barely moves, a taper in miniature: you finish fresher, and the fitness built over the previous three weeks finally shows up in the water. Older swimmers, or anyone with a demanding job, often do better on 2 weeks build plus 1 easy. The number is not sacred. Scheduling it in advance is, because a deload taken only when you feel wrecked is damage control, not planning.
What a deload week looks like

Combine the objective data (HRV trend, resting heart rate, sleep) with how you actually feel, then adjust the session rather than cancelling the week. Most days the right answer is a small change.

How do I know if I am overtraining as a swimmer?
