What is SWOLF, and what is a good SWOLF score?

SWOLF is the closest thing swimming has to a single number for efficiency. It is also one of the easiest metrics to misread, because the fastest way to improve it is to cheat.

What SWOLF actually measures

SWOLF, a contraction of "swim golf", is your time in seconds for one pool length plus the number of strokes you took to cover it. Swim a 25m length in 20 seconds taking 15 strokes and your SWOLF is 35.

The idea borrows from golf: a lower score is better, because you have covered the same distance using less time and fewer strokes. It exists because the two obvious ways to measure swimming, speed and stroke count, are each misleading on their own. You can always go faster by thrashing, and you can always take fewer strokes by gliding. SWOLF forces the two into one number, so improvement means getting faster and more economical, or at least getting one without sacrificing the other.

Most swim watches, including Apple Watch, calculate SWOLF automatically for every length in a pool session. You do not need to count anything yourself.

The short version

SWOLF = seconds + strokes, for one length. It is a measure of how much you get out of each stroke at a given speed. Treat it as a personal trend line, never as a leaderboard.

What is a good SWOLF score?

For freestyle in a 25m pool, a rough guide is: elite swimmers around 30 to 35, competent club and masters swimmers around 35 to 45, and recreational swimmers around 45 to 60.

Those bands are worth taking with some salt, because SWOLF depends on variables that have nothing to do with how good a swimmer you are:

  • Pool length. A 50m pool means one push-off for twice the distance, so scores are far higher and not comparable to 25m scores. A 25 yard pool is shorter than 25 metres, so scores run lower.
  • Stroke. Breaststroke and butterfly have completely different stroke rates from freestyle. Comparing a breaststroke SWOLF to a freestyle one is meaningless.
  • Height and wingspan. A tall swimmer with a long reach takes fewer strokes per length for purely structural reasons. That is not efficiency, it is anatomy.
  • Effort. Your SWOLF on an easy warm-up length and a flat-out sprint are different numbers describing different things.

This is why the useful question is never "is 42 good?" but "was I at 45 in April and 42 now, swimming the same set at the same effort?" The second question has an answer you can train against.

Why a lower SWOLF is not always better

Because SWOLF can be gamed, and the way to game it makes you a worse swimmer. Take very few strokes and glide between them: your stroke count falls faster than your time rises, and you get a flattering score at a pace you could never sustain in a race.

This is the single most common mistake with the metric. A swimmer sees their SWOLF drop from 44 to 39 and assumes their technique improved, when in fact they simply started gliding more. The stroke got longer, but also slower and deader in the water. In a race that swimmer is now worse off, because the glide phase is where speed decays.

The opposite failure exists too: sprint one length flat out and your time drops enough to offset the extra strokes, giving you a "personal best" SWOLF that says nothing about your endurance swimming.

The fix is context. SWOLF is only interpretable when the effort is held constant. Compare your SWOLF on the same kind of set, at the same intensity, across weeks. That is a real signal. Comparing your best-ever single length against last Tuesday's warm-up is noise.

Watch for this

If your SWOLF is improving but your CSS pace is flat or getting worse, you are probably gliding your way to a better number rather than swimming better. Efficiency that does not eventually show up as speed is not efficiency.

How to actually improve your SWOLF

Increase your distance per stroke without slowing down. Every genuine SWOLF improvement comes from one of four places: body position, the catch, the walls, or breathing.

1. Body position, which is where most of the gain is

Drag rises with roughly the square of speed, so a swimmer whose hips and legs ride low is fighting a penalty that no amount of arm strength repays. Getting long and flat, with the head in line rather than lifted and the hips near the surface, is the highest-leverage change available to most swimmers. It typically shows up as one to three fewer strokes per length at the same speed, which is a three to five point SWOLF improvement from technique alone.

2. The catch

The purpose of the pull is not to push water backwards; it is to anchor your hand and forearm and move your body past that anchor. Swimmers who "slip" at the front of the stroke, dropping the elbow and pushing down instead of back, lose most of the propulsion from each stroke and compensate by taking more of them. A high-elbow catch with the forearm vertical is what turns effort into distance.

3. Push-offs and underwater work

Every push-off is distance covered at zero stroke cost, which SWOLF rewards directly. A tight streamline off the wall with a few strong dolphin or flutter kicks can cover 3 to 5 metres of a 25m length before you take a single stroke. Swimmers who surface immediately after the wall are volunteering to swim a longer pool than everyone else. This is often the fastest single improvement available to adult swimmers who came to the sport late.

4. Breathing without lifting

Lifting the head to breathe drops the hips, which increases drag for the rest of that stroke cycle and often the next one. Rotating to breathe, with one goggle in the water and the head riding the bow wave, keeps the body line intact. Swimmers who fix this often find their stroke count drops on breathing lengths specifically, which is where they were losing it.

Four drills that target SWOLF directly

Catch-up, fingertip drag, sculling and fist drill are the four that attack the causes of a high SWOLF: a short body line, a rushed recovery, a slipping catch and a hand doing work the forearm should share.

These are the fundamentals, and they are deliberately unglamorous. Do them as 25s or 50s inside your warm-up or as a technique block, alternating a drill length with a normal swimming length so you carry the feeling into full stroke.

How to track SWOLF without fooling yourself

Pick one repeatable set, swim it at the same effort every few weeks, and compare only those numbers. Everything else is background noise.

A practical protocol: once a fortnight, swim 4 × 50m at a controlled, steady effort you could hold for 400m, on generous rest. Record the average SWOLF. Because effort and distance are fixed, any change over months is real. If your SWOLF drops by two or three points across a training block while your pace holds or improves, your technique genuinely got better.

The trap to avoid is chasing your all-time best SWOLF, which will almost always come from a short, fast, glide-heavy length that tells you nothing. Watch the trend on a consistent set, not the record.

How do I improve my SWOLF score?

Improve distance per stroke without slowing down. The changes that move SWOLF most are: a longer, more horizontal body position that reduces drag; a proper catch that anchors the hand and pulls the body past it rather than pulling water backwards; stronger, more streamlined push-offs and underwater work, which cover distance with zero strokes; and reducing head lift when breathing, which is the single most common cause of the hips dropping. Drills like catch-up, fingertip drag, sculling and fist drill target these directly.

Does SWOLF work for open water swimming?

Not meaningfully. SWOLF is defined per pool length, and open water has no walls, no fixed length and no push-offs, plus current and sighting distorting both time and stroke count. Any SWOLF-like number a watch reports in open water is an estimate. Judge open water swimming by pace, stroke rate and how straight you swam instead. Why did my SWOLF get worse when I started swimming faster?

Because stroke rate rises faster than time falls when you push the pace. This is normal and not a sign that anything is wrong. It is also exactly why SWOLF must be compared at a consistent effort. If you want a number that behaves sensibly across intensities, use pace and CSS-based pace zones instead.

Should I aim for a lower stroke count?

Only if speed holds. Stroke count on its own is the most gameable metric in swimming: anyone can take fewer strokes by gliding. What you actually want is more distance per stroke at the same or higher speed, which is what SWOLF captures and stroke count alone does not.

Is SWOLF different for each stroke?

Yes, substantially. Breaststroke and butterfly have very different stroke rates and per-stroke distances from freestyle, so their SWOLF values live in different ranges. Compare freestyle to freestyle, breaststroke to breaststroke, and never across strokes.

My watch shows SWOLF but I do not know what to do with it

That is the usual complaint, and it is fair: a raw number with no context is not coaching. The useful move is to fix one repeatable set, watch the trend over weeks, and spend your pool time on body position, catch and push-offs, which is where the number actually comes from.
