Two honest caveats. First, these are per hour of actual swimming: a 60-minute pool visit that includes 20 minutes of standing at the wall burns accordingly less. Second, watch-reported calorie numbers are rough. - Cool-down, 100m100m very easy swim, any stroke.
Intermediate fat-loss session: 2,000m total
- Warm-up, 300m200m easy freestyle, then 100m kick.
- Build set, 400m4 × 100m with 20 seconds rest, each 100 slightly faster than the last, finishing at main-set effort.
- Main set, 1,000m10 × 100m freestyle at a strong, even effort on a fixed send-off (for example every 2:10, adjusted so you get 15 to 25 seconds rest). This is the fat-loss engine of the session.

Muscle raises your resting energy use, and swimming, for all its full-body recruitment, is not much of a strength stimulus: the water's resistance is too smooth and too light to build muscle the way progressive load does. Two short dryland strength sessions a week fill that gap.
